Overview

What it is

Running in your forties, fifties or beyond is not about speed. It is about building slowly enough that your body keeps up. This system gives you a 10-week plan that alternates running and walking, three times a week, until you run for 30 minutes without stopping. It is not a loose training template: it is a workbook that calculates, with a guide, printables and a worked example.

How it works

Six steps, always in the same order and the same colour across the workbook, the guide and the printables: check, run/walk, strength, recover, log and goal.

  1. Fill in once your start date and your doctor's OK. The workbook reminds you to check before you begin.
  2. The 10-Week Plan marks the current week and tells you what to do in each of the three sessions.
  3. Log each session: minutes, run minutes, distance, effort and talk test. The workbook flags a session that was too hard, one to ease off, or one where you should stop.
  4. Do the eight-exercise strength routine twice a week and note how many times you did each.
  5. The Weekly Check-in records weight, resting pulse, sleep, mood and aches.
  6. The Dashboard shows consistency, minutes, kilometres, longest run, average effort and the progress of the safety checklist.

What makes it different

  • Designed for adults over 40: a gentle progression, strength work to protect knees and hips, and rest built in.
  • Safety flags in the log itself: high effort, pain, dizziness or chest discomfort.
  • A 16-point safety checklist before you start.
  • A worked example of six weeks with a fictional runner.
  • Calculations are visible formulas, no macros: they behave the same in Excel, LibreOffice and Google Sheets.

What it is not

A training plan and a diary. It is not medical advice. Talk to your doctor before you start, especially with heart, blood pressure, joint or medication questions. Stop and seek help for chest pain or pressure, dizziness, severe breathlessness or sharp pain. Reaching 5 km depends on your pace: for many beginners, 30 minutes of easy running is around 4 to 5 km. It makes no promise about results.

What it helps you do

  • Know what to do in every session, without guessing
  • Learn to run at an easy pace with the talk test
  • Clear flags when to ease off or stop
  • Strength and rest included to protect you from injury
  • See your progress in minutes, kilometres and consistency

Frequently asked questions

What exactly do I receive?

One ZIP with the workbook, the Master Guide, the “Start here” document, 6 printables in A4 and Letter, a worked example and the documentation. You download it from “My products” instantly.

Is it safe for me?

It is designed for healthy adults, with a gentle progression. It is not medical advice: talk to your doctor before you start, especially with heart, blood pressure, joint or medication questions, and stop for chest pain, dizziness, severe breathlessness or sharp pain.

Will I really run 5 km?

The plan ends with 30 minutes of easy running, which for many beginners is around 4 to 5 km. Distance depends on your pace, and results vary. If you want to reach 5 km, add a few minutes in the following weeks.

What if a week feels too hard?

Repeat it: there is no deadline. The workbook counts the sessions you actually did, and the guide explains when to go back a week.

Do I need a watch or an app?

No. Minutes and the talk test are enough. Distance is optional.

Does it work in Google Sheets and LibreOffice?

It is built only with functions common to all three programs and has no macros. The calculations were checked with an independent formula engine; it has not been tested on a desktop Excel installation or printed on paper.

What is the difference between the Spanish edition, the English edition and the pack?

Each edition is written independently in its own language, with its own sheet and file names. The pack includes both for less than buying them separately.
